Lesson Overview:
Sukshma Vyayama (micro-movements) lubricates synovial joints, releases deep muscular stiffness, and activates energy channels (nadis) before moving into dynamic flows or classical asanas. This sequence runs systematically from toes to neck.
Step 1: Lower Extremity Mobilization (Seated / Dandasana)
Toe Bending (Padanguli Naman): Sit upright with legs extended forward. Inhale and open the toes wide; exhale and curl them tightly inward. Repeat 10 rounds.
Ankle Bending & Rotation (Goolf Naman & Chakra): Flex feet forward and backward with breath awareness. Next, rotate both ankles together 5 times clockwise and 5 times counter-clockwise.
Knee Bending & Contraction (Janu Naman): Interlock hands under the right thigh, lift the knee toward the chest on an inhale, and extend the leg straight on an exhale without touching the floor. Repeat 7 times per leg.
Step 2: Pelvis & Hip Loosening
Half Butterfly (Ardha Titali Asana): Place the right foot over the left thigh. Gently press the right knee toward the floor, then lift it back toward the chest. Repeat 10 times per leg.
Butterfly Pose (Bhadrasana / Purna Titali): Bring the soles of both feet together near the groin. Interlock hands around toes, keep the spine neutral, and gently flap knees up and down for 30–60 seconds.
Step 3: Upper Extremity Mobilization (Sukhasana / Vajrasana)
Wrist Rotation & Finger Stretch (Manibandha Chakra): Extend arms forward at shoulder level. Make a fist with thumbs tucked inside, then rotate wrists 10 times in each direction.
Elbow Bending (Kehuni Naman): Extend palms upward. Inhale, bend elbows to touch fingers to shoulders, and exhale to straighten. Repeat 10 times.
Shoulder Socket Rotation (Skandha Chakra): Keep fingertips resting on shoulders. Draw wide circular movements with elbows, bringing them together in front on inhalation and opening backward on exhalation. 7 rotations in each direction.
Step 4: Spinal Alignment & Neck Release
Seated Cat-Cow Stretch (Marjaryasana variation): Place hands on knees. Inhale, expand the chest forward, arch the back slightly, and tilt the chin up. Exhale, round the spine, pull the navel in, and tuck the chin to chest. Repeat 5 rounds.
Neck Movements (Griva Sanchalana): Move gently with natural breath—tilt head forward/backward, turn side-to-side over each shoulder, and perform slow, controlled neck rotations. (Avoid neck drops if cervical strain is present.)
Instructor Tip:
Synchronize every movement with steady, nasal breathing. Never force joint range of motion; allow synovial fluid release to occur naturally through rhythmic repetition.
